Lack of Motivation: Why It Happens and How to Get Moving Again

Everyone has days when they cannot get going. But a lasting lack of motivation can affect work, study, health and relationships. Understanding why it is happening is the first step, and small, practical strategies often work better than waiting to feel motivated.

Common causes of no motivation

  • Overwhelm: too many tasks or tasks that feel too big.

What drives motivation?

Self-determination theory, one of the most researched models of motivation, proposes three basic psychological needs: autonomy (feeling you have choice), competence (feeling capable) and relatedness (feeling connected to others). When these needs are met, people are more likely to be intrinsically motivated, doing things because they find them meaningful or enjoyable. When tasks are controlled entirely by others, feel impossible, or are done in isolation, motivation tends to drop. Thinking about which of these needs is missing can point to solutions.

How to get started when you have no motivation

  • Start tiny: commit to just two to five minutes.
  • Break it down: write the very first physical step, such as “open the document”.
  • Use if-then plans: “If it is 9 am, then I will answer two emails.”
  • Remove friction: prepare materials in advance and remove distractions.
  • Use a timer: work for 25 minutes, then take a 5-minute break.
  • Pair tasks: combine a dull task with music or a podcast.
  • Reward yourself after completing a step.

Why if-then planning works

Implementation intentions are specific plans that link a situation to an action: “When X happens, I will do Y.” A meta-analysis of 94 independent tests found that forming these plans had a medium to large effect on goal attainment compared with simply setting goals. They work by deciding in advance when, where and how you will act, so the situation itself triggers the behaviour and less willpower is needed.

  • Motivation often follows action rather than coming first.
  • Aim for progress, not perfection.
  • Connect tasks to what matters to you: health, family, learning.
  • Notice self-critical thoughts and respond as you would to a friend.
  • Celebrate small wins; they build a sense of competence.
  • Avoid comparing yourself with others on social media.

  • Sleep: regular sleep improves energy and focus.
  • Exercise: even a short walk improves mood and alertness.
  • Food and hydration: regular meals avoid energy dips.
  • Alcohol and cannabis: both can reduce drive.
  • Daylight and time outdoors.
  • Social contact: accountability and support help.

When lack of motivation is depression

Depression often shows up as a lack of energy, motivation and interest, alongside low mood, sleep changes, poor concentration and feelings of guilt or worthlessness. The NHS lists losing interest in things you used to enjoy and having no motivation among the symptoms. If these persist for more than two weeks, speak to a doctor. Lack of motivation and ADHD
